A round of golf asks for four to six hours of low-intensity walking punctuated by dozens of moments of fine motor control. So the sensible shape is a moderate, mostly carbohydrate meal a couple of hours before you tee off, small snacks every few holes rather than one large lunch at the turn, and fluid taken steadily instead of in gulps. What fades on the back nine is usually concentration, not muscle.

Golf is a strange fuelling problem

Golf is the opposite of what sports nutrition is usually written for: a long, stop-start day where the physical load is modest and the mental load is not.

A 2024 systematic scoping review in Sports Medicine by O’Donnell and colleagues — the most thorough survey of nutrition and golf research to date — puts an 18-hole round at four to six hours and about 4.5 metabolic equivalents, with golfers potentially walking 10 km or more. It endorses no calorie figure; the published estimates are spread far too widely to be useful. For where those hours go, see how long a round takes.

You will not run out of muscle glycogen walking a golf course. What happens instead is erosion — the fourth hour feels different from the first, and you stop reading putts. The review notes that golfers may experience fatigue, both mental and physical, in the later stages of a round. Nutrition will not remove that, but it can stop you making it worse.

Before the round: what to eat and when

The joint position statement on nutrition and athletic performance from the American College of Sports Medicine, the Academy of Nutrition and Dietetics and Dietitians of Canada (Thomas, Erdman and Burke, 2016) is the best general guide available. Carbohydrate eaten one to four hours before exercise tops up liver glycogen depleted overnight, at intakes of 1–4 g per kilogram of body mass — athlete guidance, not a rule for club players. Translated: eat a real breakfast, two to three hours out for a proper meal, an hour for something small.

More useful is the statement’s note that pre-event foods low in fat, low in fibre and low to moderate in protein are preferred, because they cause fewer gut problems and leave the stomach faster. That is the honest case against the full fried breakfast: a plate of it is still being processed while you stand on the first tee. Porridge, toast with jam, a bagel, cereal, eggs on toast: dull, and they work. Fuelling is only half the job — a golf warm-up routine does more for your first three holes than any breakfast.

The caffeine question

On safety, the European Food Safety Authority’s 2015 opinion, summarised on EFSA’s caffeine page, found that for healthy adults single doses up to 200 mg (about 3 mg/kg) and up to 400 mg a day from all sources raise no safety concerns, including within two hours of intense exercise in normal environmental conditions. For pregnancy the figure is 200 mg a day in total. These are ceilings, not targets.

On performance, Mumford and colleagues (Medicine & Science in Sports & Exercise, 2016) ran a double-blind placebo-controlled crossover with 12 male golfers off 3–10 handicaps, dosing a caffeine-containing supplement at about 1.9 mg/kg before the round and again at the turn across two days. Scores were better with caffeine (76.9 versus 79.4), as were greens in regulation and drive distance. Twelve golfers is twelve golfers; the review concludes caffeine may help around 1.5–3 mg/kg, with caution for the caffeine-naive.

The diuretic reputation is largely undeserved. Zhang and colleagues’ 2015 meta-analysis of 16 studies found a minor diuretic effect — about 109 ml of extra urine — that was negated by exercise. Killer and colleagues gave 50 habitual male coffee drinkers four 200 ml coffees a day or matched water for three days, measuring total body water by deuterium dilution, finding no evidence of dehydration with moderate coffee intake. Coffee counts towards your fluid; it will not cover five hours.

The real trap is timing. EFSA notes doses around 100 mg can affect sleep in some adults close to bedtime, and the golf review flags it: caffeine at the turn on a late tee time costs you tomorrow’s round.

During the round: little and often

The golf-specific carbohydrate work is small but consistent. In one study, 12 competitive amateurs ate carbohydrate gummies at roughly 30 g an hour through 18 holes: their interstitial glucose fell less — significantly so from the fourth hole onwards — and their anticipated fatigue was lower than the control group’s. An unpublished student study of six amateurs found no difference between high- and low-glycaemic-index carbohydrate: thin evidence, but no reason to agonise over the type. Eating something every few holes beats saving it for the turn. The caveat: there are no golf-specific nutrition guidelines, and most of these studies used small groups of male amateurs.

Plan around the halfway house rather than relying on it: some courses have hot food, plenty have nothing but a water cooler. The trap is treating the stop as lunch — a hot meal and a pint at the tenth is the commonest self-inflicted back nine.

The sugary-drink story deserves accuracy. The folk version — a sweet drink spikes your blood sugar and then crashes you — overstates a real but inconsistent effect: the 2016 statement puts premature fatigue in some individuals down to the insulin response after pre-exercise carbohydrate, dampened by eating carbohydrate during exercise. The better reason to skip the large cola: ACSM’s 1996 position stand on exercise and fluid replacement notes gastric emptying slows once a drink passes about 8% carbohydrate, and typical soft drinks sit above that. The problem is one big hit, not the sugar itself.

Hydration, done honestly

Both extremes are wrong — forcing down four litres, or playing 18 holes in July on a 500 ml bottle. NHS guidance suggests 6 to 8 cups or glasses of fluid a day, with tea and coffee counting.

For the round, the 2016 position statement gives two figures. Athletes arrive well hydrated by drinking around 5–10 ml per kg of body weight in the two to four hours beforehand — roughly 375–750 ml for a 75 kg golfer — aiming for pale yellow urine. During events, the plan suiting most athletes achieves 0.4–0.8 litres an hour, individualised to conditions.

Golf needs a correction to that second figure. In the one golf study to report it — six amateurs over three nine-hole rounds — sweat rates were only 0.17–0.22 litres an hour, and the review warns that may not apply in warmer climates. A golfer on a cool course in April loses far less than the guideline assumes; the same golfer in Bangkok loses far more.

Thirst, urine colour and the 2% number

Thirst does not say what people think. The 2016 statement puts it precisely: thirst is usually a good indication of the need to drink, but not an indication that you are already dehydrated.

The practical check is urine colour. NHS guidance on dehydration is blunt: drink enough during the day that your urine is pale, and treat dark yellow or strong-smelling urine as a sign of dehydration, alongside headache, light-headedness and a dry mouth.

The deficit that matters is not large. The 2016 statement puts fluid deficits above 2% of body weight — about 1.6 kg for an 80 kg golfer — as enough to compromise cognitive function and aerobic performance, particularly in heat. Wittbrodt and Millard-Stafford’s 2018 meta-analysis of 33 studies found dehydration impaired attention, executive function and motor coordination, with larger effects past 2% body-mass loss — small overall, but attention and motor coordination are what golf needs.

Two golf studies agree. Among 15 elite collegiate golfers, the six who started a round dehydrated averaged 79.5 strokes against 75.7 for the well-hydrated group, though that difference only just reached significance. In a 2012 study by Smith, Newell and Baker, seven low-handicap players dehydrated by about 1.5% of body mass hit it shorter and doubled their error in judging distance to a target. Both samples are tiny, but the lesson is cheap: arrive hydrated, because catching up mid-round rarely works.

Under-drinking hides in the cold too: the statement lists cold-induced diuresis, blunted thirst and restricting fluid to avoid needing a bathroom — how you finish a wet round with a full bottle and a headache, worth noting when playing golf in the rain. Older golfers also face declining thirst sensation, so drink to a schedule, one more item alongside golf fitness for seniors.

Electrolytes, and the risk of too much water

Most of the time plain water plus normal meals is fine: the ACSM fluid replacement stand notes that when meals are consumed, adequate electrolytes are present and the composition of the drink becomes unimportant. The 2016 statement identifies when that changes: sodium should be taken during exercise when sweat sodium losses are large, meaning sweat rates above roughly 1.2 litres an hour, “salty sweat”, or exercise beyond two hours. Sweat sodium averages about a gram per litre but varies enormously between people. So a long round in real heat, or a heavy sweater whose cap dries white and gritty, is a fair case for an electrolyte drink or salty food. A cool morning nine is not.

Drinking too much is rarer, and more dangerous. The 2016 statement is explicit that over-drinking beyond sweat and urine losses is the primary cause of hyponatraemia, or water intoxication — blood sodium below 135 mmol/L. Symptoms, occurring particularly below 130 mmol/L, include bloating, nausea, vomiting, headache and confusion, and it can be fatal untreated. It needs prompt medical attention.

The statement notes over-hydration is typically seen in recreational athletes, whose sweat rates are low while their belief in the need to drink is high, and that women may be at greater risk given smaller body size and lower sweat rates. A golfer steadily working through three litres of plain water on a mild round fits that description. If a playing partner becomes confused, nauseated or badly headachey after drinking heavily, that calls for medical help, not another bottle.

Heat changes the arithmetic

All of the above assumes ordinary conditions. In real heat, sweat rates climb well beyond that 0.17–0.22 L/h — a floor for mild conditions, not a norm — and the consequences stop being about your score. Alcohol, without the lecture

Beer on the course is part of golf. The trade-off is worth knowing.

Alcohol is a genuine diuretic. Vella and Cameron-Smith’s 2010 review in Nutrients traces the finding to 1948 — roughly 10 ml of extra urine per gram of ethanol, driven by suppression of anti-diuretic hormone, in drinks above about 4% alcohol. It is also a peripheral vasodilator, increasing evaporative fluid loss. So a beer on a hot back nine works against the hydration you built on the front.

The same review describes dose-dependent impairment of balance, reaction time, visual search, recognition, memory and fine motor accuracy — close to a complete list of what a golf swing and a green-reading decision require. The CDC notes that impairment starts at blood alcohol levels below the legal driving limit, which matters twice on a course: once for the scorecard, once for the drive home. Alcohol also reduces sleep depth and shortens REM sleep.

None of which means don’t — only that the beer costs you something measurable.

After the round, and the morning after

For a one-off weekend round, recovery nutrition barely matters. It matters when you play again tomorrow — a society weekend, or five rounds in six days.

Because sweat and urine losses continue afterwards, the 2016 statement says effective rehydration needs more fluid than the deficit itself — on the order of 125–150% of what was lost, taken steadily with sodium so you retain it. It also advises against restricting sodium after heavy sweat losses — a salty meal after a hot round is useful.

Protein is the honest gap. The golf review found no studies on protein requirements for golf and none on recovery from intense playing schedules, while noting golfers often play consecutive days and that more dietary protein may support repair — so a decent protein source in your evening meal is sensible extrapolation, not golf evidence. Individual needs vary widely with body size, sweat rate, medication and conditions. Treat this as a starting shape, not a plan to obey.

What actually goes in the bag

A bag gets hot and swung around on your back, so food that assumes a kitchen loses.

  • A bottle you will actually drink from — insulated if it is warm, and big enough that you are not rationing.
  • Cereal, oat or flapjack bars — the least fragile useful food there is.
  • Dried fruit, or nuts and seeds, bagged not loose in a pocket.
  • Rice cakes or crackers in something rigid, or a peanut butter wrap in foil.
  • A salty option in hot weather: jerky, biltong or salted nuts.
  • Energy chews, which do not melt or crush.
  • Two snacks rather than one — the second is for the hole where you notice you are tired.

What to skip

  • Anything that melts. Chocolate in a hot bag is a decision you regret at the sixth.
  • High-fibre or high-fat food right before you tee off, however healthy it looks.
  • Supplement stacks — the golf review found the evidence thin and warned that competitive players face real anti-doping risk from unverified products.
  • A gel or drink you have never tried.

How much water should I take for 18 holes?

It depends on heat, humidity, body size and sweat rate, so there is no honest single answer. General athlete guidance puts typical intakes at 0.4–0.8 litres an hour; the one golf study to measure sweat rate recorded just 0.17–0.22 litres an hour, which the review warns may not apply in warmer climates. Judge it by pale urine rather than a fixed volume, and carry more in heat.

Does coffee before a round dehydrate me?

Not at moderate intakes. Zhang and colleagues’ 2015 meta-analysis found caffeine’s diuretic effect minor and negated by exercise, and Killer and colleagues found moderate daily coffee hydrated habitual drinkers much like water. Just don’t let a late-round coffee wreck tomorrow’s tee time.

Do I need a sports drink, or is water enough?

Water plus normal meals covers most rounds in ordinary weather. The 2016 statement makes large sweat sodium losses the trigger for adding sodium — sweat rates above about 1.2 L/h, salty sweat, or more than two hours of exercise — which in golf terms means heat and long rounds.
